If you are reaching for snacks by mid-morning, your breakfast may not be doing its job. A pastry or a bowl of sugary cereal can taste great, but it often leaves you hungry again within a couple of hours.
The fix is not eating more. It is building breakfast around two things that help you stay satisfied: protein and fiber.
Why protein and fiber help
Protein takes longer to digest and helps you feel satisfied. Harvard’s Nutrition Source notes that the minimum recommendation is 0.8 grams of protein per kilogram of body weight a day, which works out to about 50 grams for a 140-pound person (Harvard T.H. Chan School of Public Health). Spreading it across meals, including breakfast, is an easy way to get there.
Fiber slows digestion and helps regulate how your body uses sugar, which supports steadier appetite and energy (Harvard). Most adults get far less than the recommended amount, so breakfast is a great place to add some.
The simple formula
Protein + fiber + a little healthy fat
Pick one food from each group and you have a breakfast that lasts.
- Protein: eggs, Greek yogurt, cottage cheese, tofu, smoked salmon, nut butter, beans
- Fiber: oats, whole-grain bread, berries, apples, pears, chia seeds, vegetables
- Healthy fat: avocado, nuts, seeds, olive oil
8 easy filling breakfasts
- Greek yogurt with berries, oats and a spoon of chia seeds
- Two eggs scrambled with spinach, on whole-grain toast
- Overnight oats made with milk, chia and sliced apple
- Whole-grain toast with avocado and a boiled egg
- Cottage cheese with pear slices and walnuts
- A veggie omelet with a side of fruit
- Black beans, eggs and salsa in a whole-wheat tortilla
- Peanut butter on whole-grain toast with a banana
Short on time?
- Prep overnight oats in jars for three days at once.
- Boil a batch of eggs on Sunday for grab-and-go mornings.
- Keep Greek yogurt and frozen berries on hand for a 2-minute bowl.
What about coffee?
Coffee is fine, but it is not breakfast. Black coffee on an empty stomach often leads to a bigger hunger crash later in the morning. Have it with your meal, not instead of it.
The bottom line
A breakfast with protein and fiber keeps you fuller for longer and makes the rest of the day’s eating easier. Try the formula for a week and notice how your mid-morning hunger changes.
